Warm-up (8–10 min): 3–5 min easy bike/treadmill → ankle/hip rocks, leg swings, bodyweight squats → 3 ramp-up squat sets (bar, 50%, 70% of working weight).

Upper 1 — Bench Strength (Chest #1) + Back

Warm-up (8–10 min): Light bike/row → shoulder circles, scap push-ups → 3–4 ramp-up bench sets.

Why: Strength-biased chest exposure — heavier barbell work, longer rests (2–3 min on bench), controlled RIR. Pulling here is strength-oriented (weighted/near-max chest-to-bar), not a burnout set.

Upper 2 — Hypertrophy Chest (Chest #2) + Rep-Capacity Pulling

Warm-up (8–10 min): Light cardio → shoulder prep → ramp-up on the first press.

Why: Hypertrophy/integration chest exposure — dumbbells/machines, moderate reps, paired with back and arms. Pulling emphasis shifts to rep capacity (building toward 10 strict) rather than max strength.

Lower B — Posterior Chain + Unilateral

Warm-up (8–10 min): Easy cardio → hip hinge drills, glute activation → ramp-up sets on the first hinge movement.

Supports the 150×3 deadlift goal without full deadlift specialization.

Why: Deadlift-supportive without heavy conventional pulls every week (grip/back already get loaded Tuesday). Once RDL and hip hinge feel solid, periodically sub in a moderate conventional deadlift (e.g. every 3rd week) at 3–5 reps, 2–3 RIR, to keep the actual lift grooved toward 150×3.

Warm-up (8–10 min): Light cardio → shoulder/scap prep → 1–2 light sets of the first machine press.
